The WWLW Muscle + Strength Philosophy

  • Train The Body As One System. We may place extra focus on individual muscles to build muscle and improve specific areas, but the foundation is training your entire body as one strong, capable system. Squat. Hinge. Push. Pull. Lunge. Carry. Brace.
  • Movements First. Muscles Second. Build your training around strong movement patterns first โ€” squat, hinge, push, pull, lunge, and brace well. Then we can use individual exercises and variations to place more emphasis on specific muscles when needed.
  • Progress Over Time. Your body adapts to what you ask it to do. As you get stronger, gradually ask for more โ€” heavier dumbbells, more reps, better control, improved technique, or additional training volume.
  • Challenge Yourself. Muscle and strength require effort. Choose dumbbells that challenge you and work hard. But remember: consistency over intensity. One incredibly hard workout matters far less than weeks and months of good, consistent training.
  • Put In The Work. The fundamentals work when you work them. Follow the program, do the exercises well, challenge yourself when you're ready, and keep showing up.
The Structure

How The 8 Weeks Work

This program is divided into two progressive 4-week training blocks. Each block includes three progressive training weeks followed by a lighter deload week. The goal is simple: build progressively, recover, then move into the next phase ready for more.

Week 1 is about learning the workouts, establishing your starting weights, and focusing on performing each movement well. Weeks 2 and 3 build on that foundation by gradually increasing weights, reps, or overall training challenge. Week 4 deliberately reduces the training demand so your body can recover before moving into Block 2.

Week 5 introduces new workouts and a new baseline. Weeks 6 and 7 progress your weights, reps, and training volume โ€” Week 7 is your strongest training week of the block. Week 8 reduces the training demand, manages fatigue, and lets your body recover from the previous three weeks of work.

Why We Deload: Progress isn't just about doing more โ€” it's also about recovering from the work you've done. The deload week reduces training stress, helps manage fatigue, and prepares you for your next phase of training. Build โ†’ Build โ†’ Build โ†’ Recover โ†’ Repeat.

How To Train

Understanding Sets, Reps & Choosing Your Weight

๐Ÿ‹๏ธ Sets

A set is a group of repetitions performed before you rest. If an exercise says 3 sets ร— 10 reps, you'll perform 10 reps, rest, and repeat until you've completed all 3 sets.

๐Ÿ” Reps

A rep is one complete performance of an exercise. Choose a weight that allows you to complete at least the low end of the rep range while making the final few reps challenging.

โฑ๏ธ Rest

Rest periods give your muscles time to recover between sets. Follow the recommended rest periods shown in the workouts โ€” don't rush your rest just to finish faster.

โš–๏ธ Choosing Weight

The right weight challenges you without compromising your form. The final few reps should feel challenging, but you should still complete them with good technique โ€” approximately 1โ€“3 good reps left in the tank.

Different exercises require different weights. The dumbbells you use for a squat or row will probably be much heavier than the dumbbells you use for a lateral raise. Don't choose a weight based on what someone else is lifting โ€” choose the weight that's appropriate for you, the exercise, and the rep range.

Start where you are. Challenge yourself. Progress from there.
